Mobility myths, audited
The mobility world runs on confident claims: stretch to prevent injury, roll to release fascia, loosen what's tight. This page audits the big five against the trial record — and shows what actually survives contact with evidence.
What the evidence supports
- Static stretching before exercise does not prevent injuries, and long holds can briefly reduce strength and power (Behm et al., Applied Physiology, Nutrition, and Metabolism, 2016).

Myth One: Stretching Prevents Injury
The oldest belief in the fitness world fails its test. In a systematic review of the stretching literature, Behm and colleagues (2016) concluded that stretching programs do not reduce injury incidence in healthy active people. The companion finding from the injury-prevention meta-analysis by Lauersen and colleagues (British Journal of Sports Medicine, 2014) makes the contrast stark: stretching showed no protective effect (relative risk 0.96 — statistically indistinguishable from doing nothing), while strength training reduced sports injuries to less than a third and overuse injuries by almost half (relative risk 0.53).
There's also a performance wrinkle: static stretches held longer than about a minute can temporarily blunt strength and power output, which is precisely the wrong warm-up for anything requiring force (Behm et al., 2016). The honest verdict: stretching is not injury insurance, and long holds before a workout are at best neutral.
Myth Two: If You're Stiff, Stretch More
The reflex answer to tightness assumes range of motion comes only from lengthening tissue. The evidence says otherwise: a 2021 systematic review and meta-analysis in Sports Medicine found that strength training through a full range of motion improves flexibility comparably to stretching (Afonso et al., 2021) — while also building the strength to control that range. This matters because the two mechanisms differ: stretching raises your tolerance for the stretch position, largely through nervous-system changes, while loaded movement teaches the joint to be strong in the new range. For the longevity reader, the implication is practical: the deepest squat you can do with a weight in your hands is mobility work of a higher grade than the deepest stretch you can hold. Practically, this reshuffles the entire flexibility playbook. The person who holds five-minute hamstring stretches every evening could swap half those minutes for slow, deep bodyweight squats and a loaded hinge pattern and end up both more flexible and stronger. The stretching that remains is best aimed at specific stiffness that strength work doesn't reach — calves, hips at the end of the day, the chest after a desk day — while movement through full range takes the starring role.
Myth Three: Foam Rolling "Releases" and Speeds Recovery
Foam rolling is the best-marketed tool in mobility. The meta-analytic picture (Wiewelhove et al., Frontiers in Physiology, 2019): rolling produces small improvements in flexibility and sprint performance in the minutes after use, and no meaningful effect on recovery — not on soreness, not on next-day performance, not on markers of muscle damage. The honest summary: rolling is a fine, cheap pre-session tool for a quick range bump and a sense of readiness, and it is not a recovery intervention. The word "release" in this context describes a marketing concept, not a measured tissue event. If the goal is recovery, sleep and easy aerobic work have the better track record.
Myth Four: Fascia Explains Your Tightness
Fascia — the connective-tissue web that wraps muscles and organs — is real, and it is genuinely involved in force transmission and stiffness. The myth is the certainty: that tightness lives in the fascia, that rolling or scraping "remodels" it, and that adhesions are the hidden cause of stiffness. The mechanics argue otherwise. A mathematical model of manual-therapy forces (Chaudhry et al., Journal of the American Osteopathic Association, 2008) estimated that the deformation needed to change fascial structure is far beyond what human hands or rollers apply — which is why the honest read of the acute flexibility gains from stretching and rolling is that they are mostly nervous-system effects: reduced guarding, raised tolerance, changed perception. Fascia research is young and genuinely interesting, but the fascia-explains-everything industry is running well ahead of its evidence.
Myth Five: You Can't Regain Range After 40
The most damaging myth, because it converts a statistical trend into a personal sentence. Range of motion does decline across the adult decades on average — the hip-and-knee data in Roach and Miles (1991) document it clearly. But averages describe disuse, not destiny. The same literature that documents age-related declines also shows training responses in older adults that match or approach those of younger ones — for balance, Lesinski et al. (2015) found healthy older adults improve substantially with training, and the stretching and strength-training literature shows range is recoverable at every age studied. What changes with age is the price of neglect, not the possibility of gain. The balance ladder exists precisely because the nervous system keeps its plasticity; joint range is the same story at the tissue level.
What Replaces the Pre-Workout Stretch
If long static holds before training are out, what goes in their place? The literature points to a dynamic warm-up: movement that takes the joints through the ranges the session will use, at rising intensity. The practical template — five minutes, no equipment:
- 🚶 Two minutes of easy movement — walking, marching in place, or light cardio to raise temperature.
- 🦵 Leg swings and hip circles — ten each direction, controlled, through full range.
- 🏋️ Bodyweight rehearsal — slow squats, lunges, or push-ups in the movement patterns the session will train, adding a touch more speed each round.

🧯 What to do instead
Replace the failed habits with the surviving ones: a dynamic warm-up instead of long pre-workout holds, full-range strength work as the main flexibility tool, a short daily range routine for maintenance, and balance practice for the stability half. Foam rolling keeps a modest place — as a warm-up aid, not a therapy.
What Survives the Audit
- 🏋️ Loaded, full-range movement is the best "stretch." It builds range and the strength to use it — the combination the evidence actually supports.
- 🔁 Frequency over intensity. Total weekly practice time predicts range gains (Thomas et al., 2018) — the daily routine's whole design.
- ⚖️ Balance work for the stability side. The mobility myths distract from the intervention with the strongest longevity record in this whole topic: balance and strength against falls.
- 🧠 Expect perception, not remodeling. Most acute flexibility change is the nervous system relaxing its guard — useful, real, and not what the marketing claims.

- 🧘 Is yoga stretching? Only partly. Yoga mixes movement, strength holds, and balance with stretching — which is probably why trials find it improves balance and mobility in older adults (Youkhana et al., Age and Ageing, 2016) in a way plain stretching does not. It sits closer to the "what survives" list than the myths.
- 💊 Do supplements loosen joints? No supplement has credible trial evidence for meaningfully improving range of motion in healthy people. Collagen and magnesium claims outpace their data.
