Every number in the program, decoded: what each rep range trains, how many sets, how hard to push (RIR), how to find your working weight, and the two-day scheme that alternates strength and volume.
What the evidence supports
- Hypertrophy is similar across rep ranges from 5 to 30 when sets are taken near failure — the range choice is about goals and joints.
- Roughly 10–20 hard sets per muscle per week captures most of the available growth; beginners need the low end.

Rep Ranges and What They Train
- 💪 5–8 reps — strength emphasis: heavy, neural, honest. The range that teaches the body to express force.
- 🧱 8–12 reps — the hypertrophy workhorse: enough load to be meaningful, enough reps to accumulate volume.
- ⏱️ 12–30 reps — endurance and technique: lighter loads near failure grow muscle comparably, but the burn and the time are real.
- 🔄 Why ranges overlap — near-failure effort equalises growth across 5–30 reps. Pick the range your joints and goals prefer.
How Many Sets: 2–4
- 📊 The per-session dose — 2–4 sets per exercise is the standard, well-tested window; more sets per exercise mostly trade into fatigue.
- 📅 The weekly dose — roughly 10–20 hard sets per muscle per week is associated with most of the available growth. Two full-body days, each contributing 5–10 sets per pattern, land in the zone.
- 🪜 The ramp — start at 2 sets when new or returning; add a set when progress slows and recovery allows. Volume is a lever, not a virtue.
- 🚫 More isn't the default — added sets show diminishing returns; the bigger dose only wins if it's recovered from.
RIR: The Dial You Didn't Know You Had
- 🎚️ The definition — reps in reserve: stopping a set with 1–3 reps still in the tank. RIR 2 means "I could have done two more."
- ✅ Why 1–3 — near-failure effort drives adaptation; the last all-out rep adds fatigue faster than it adds growth.
- 🧾 Honesty required — most people underestimate how many reps they actually had left. If you're not sure, you're probably at RIR 4 or more.
- 🧭 Where it lives — compounds at RIR 2–3, accessories at RIR 1–2, and an occasional true-failure set on safe, isolated movements only.

The diagram above is the map; here is the walk. One ramp session per lift, on a normal day, turns "guess a weight" into a logged number — and it is deliberately boring, because boring is repeatable.
- Warm up, then start light — a few easy warm-up sets first, then load roughly half your guess for the lift. The first ramp set should feel like a warm-up, because it is one.
- Five clean reps, one honest judgment — do five unhurried reps and ask a single question: how easy was that? "Five more, no problem" means keep climbing.
- Add about 10% and repeat — small jumps, one or two sets per rung. Rest enough between rungs that fatigue isn't doing the judging for you.
- Stop when the bar slows or the form wobbles — a noticeably slower fifth rep, or a rep drifting off its groove, is the top of the ramp. Do not grind past it on ramp day; grinding is for later, under the scheme's rules.
- Set the working weight one rung back — the last load where five reps felt honest, not maximal. Write it in the log as the working weight, and let the first real session confirm or trim it.
Re-ramp only when the log says so — a new lift, a long layoff, or a weight you haven't touched in months. Week to week, the double progression does the fine-tuning; the ramp test just sets the starting line.
A worked example: you guess 40 kg on a dumbbell row, ramp 20 → 26 → 30 → 34 kg, and at 34 the fifth rep slows. Working weight: 30 kg, logged at 8–12 reps. The first real session either confirms it or trims it one rung. That's the whole calibration.
Percentages: The Short Version
- 📏 The idea — percentages of a one-rep max (1RM): roughly 75–85% ≈ 5–8 reps, 65–75% ≈ 8–12 reps. Useful for planning, roughly.
- 🧮 The catch — 1RM tables are population averages; your 75% may be your 10RM or your 5RM. Individual spread is wide.
- 🧭 The honest shortcut — the ramp test beats percentage tables because it uses your bar, your joints, your day. Percentages earn their place once you have real maxes on record.

Estimates from 1RM tables — individuals spread wide, so treat these as map labels, not measurements. The ramp test overrides all of them.

Double Progression: When the Weight Goes Up
The scheme tells you what to lift; double progression tells you when to lift more. It is the simplest reliable route from session to session — two steps, repeated forever, and the log referees both:
- 📈 Reps first — work within the assigned range at the target RIR. When you reach the top of the range and the last set still ends at or above the target RIR, you've earned a change.
- 🏋️ Then weight — add the smallest increment available (2.5 kg or the next dumbbell up), drop back to the low end of the range, and climb again.
- 🧾 The log is the referee — if you're unsure whether the top set felt honest, the entry decides: reps completed at the target RIR is a yes, form wobble is a no. No entry, no progression.

Rest: The 2–3 Minute Rule
- ⏱️ Compounds — 2–3 minutes between work sets. Short rests shrink the load you can lift, and load is the stimulus.
- ⏲️ Accessories — 60–90 seconds is plenty; the fatigue cost is smaller and the time savings are real.
- 🧘 Don't rush to feel "fit" — supersetting everything feels athletic but quietly turns the session into cardio with weights. Keep the big lifts honest.

What to Do When It Goes Wrong
Loading problems announce themselves in the gym, not in spreadsheets. Five failures that actually happen, with the response that works:
- 🚩 Every rep is a grind — the bar crawls, the tempo collapses, and the last rep of every set looks like a rescue operation. You're training past failure, or the weight is simply too heavy. Drop 5–10% and rebuild with honest RIR 1–3; reserve true-failure efforts for safe, isolated movements, and only occasionally.
- 🚩 The sets feel easy and the log doesn't move — you finish every set thinking "I had six more in me." That's RIR 4–6, which trains comfort, not adaptation. Re-ramp that lift, or add the smallest increment and see whether the last reps turn honest.
- 🚩 One lift has stalled for three or four weeks — plateaus are per-lift events, not verdicts. Check recovery first (sleep, protein, life stress), then run the double progression honestly; if the lift is still stuck, take it back 10% for a week and climb again. - 🚩 Rest periods are creeping — two minutes becomes six, the phone comes out, and the session quietly doubles in length while density falls apart. Set a timer: 2–3 minutes on compounds, 60–90 seconds on accessories, and treat the phone as part of the rest only if it is the timer.
- 🚩 Choice paralysis — 5–8 or 8–12? Two sets or four? RIR 1 or 3? Every option is defensible, and the deciding is consuming the workout. Use the defaults: strength-day compounds at 5–8 reps and RIR 2–3; volume day at 8–12 and RIR 1–2; two sets when new, three when established. Pick, log, and let the log argue with you later.
