Stimulus vs Adaptation
Training doesn't build in the moment — it briefly degrades. The session is the stimulus (mechanical tension); the adaptation — the actual growth — happens in the days after, as the body repairs and overshoots.

The Deload Protocol

Active Recovery
- 🚶 Walking — the default: blood flow, zero training stress. 20–40 minutes on off days.
- 🤸 Mobility — a short stretch on off days is fine; the evidence for big benefits is thin, but it costs little.
- ❄️ Cold after lifting? — cold immersion right after resistance sessions may blunt hypertrophy. If you love the cold, put it on off days.
The ~48-Hour Rule and Life Stress
- ⏱️ Per-muscle floor — protein synthesis stays elevated for roughly 24–48 hours after a session; leave a muscle ~48 hours before hitting it hard again. Monday/Thursday spacing does this automatically.

A deload is a scheduled light week: same movements, roughly half the load, about half the sets, and zero attempts at anything heavy. It is not a week off and not a test week — it's maintenance for the part of the program that actually builds the muscle: recovery. Here is the week, run properly.
- Put it on the calendar before you need it — every 4–8 weeks, or early when the red flags pile up. A deload you schedule is programming; one you're forced into feels like failure, and arrives late.
- Compute the loads from the log — take last week's working weights and halve them. Write the numbers down before the first session so the week contains no decisions, only execution.
- Run each session at half load, half sets — same movements, same rep ranges, crisp and easy. You are keeping the movement patterns polished while the fatigue drains; the stimulus can wait.
- Refuse the mid-week temptation — feeling great on day three is the deload working, not a signal to test a heavy single. Half-load means half-load; save the spark for next week's first real session.
- Spend the spare recovery on sleep and walking — the light week is when the accumulated debt actually clears. An extra hour in bed buys more than an extra session would, and the walks keep blood moving without adding stress.
- Return with one session of margin — first session back, repeat the pre-deload weights or a shade below, leave 2–3 reps in reserve, then resume normal progression the session after. The log will confirm the week worked.

The deload week at a glance — every day is chosen, including the rest days. By Sunday you should feel almost restless; that's the fatigue account back in credit, and the point of the whole exercise.
The protocol flexes at the edges. Training once a week? The deload becomes a single half-load session plus the walks. Deload week lands on a holiday? Skip the gym entirely and walk daily — rest is the point, and a missed light session costs less than a rushed heavy one.
What Counts as Half

What to Do When It Goes Wrong
Recovery problems announce themselves in the same five voices, week after week. Here's what each one is saying and what to do about it:
- 🚩 Chronic fatigue — every workout feels heavier than it should, for weeks — that's accumulated stress, not laziness. Run the four-flag scan; if two or more flags are lit, take the deload early this week. Fatigue that responds to the light week was training; fatigue that doesn't is a sleep-and-life question first.
- 🚩 A sleep dip — wired despite exhaustion, worse sleep on training days — hard evening sessions can leave the nervous system too wound up to wind down. Move training earlier where possible, keep the last two hours before bed quiet, and cut evening intensity for a week. If it holds, take the deload early.
- 🚩 Soreness that won't clear — lingering past five days, or sharp and worsening — soreness that fades as you warm up is fine; soreness that gets worse with training is not soreness. Swap the movement for a pain-free pattern, keep everything else progressing, and see a clinician if it hasn't settled in a week or two.
- 🚩 Mood — irritable, flat, dreading a gym you used to like — mood is one of the classic early overtraining signals, and it's real data. Take the light week now rather than after the log turns red; the program is supposed to add energy to your life, not subtract it.
